Leg Day and Core Essentials: Form Tips for Women Leg day is where most of your strength, shape, and confidence gets built. But good results come from good form, not heavier weight. Here's how to get the most out of every rep and protect your joints while you do it. Before You Start Warm up for 5-8 minutes. Do hip circles, bodyweight squats, glute bridges, and leg swings. Cold hips and ankles are the main reason form breaks down. Squats Feet shoulder-width apart, toes turned out slightly. Brace your core like you're about to be poked in the stomach. Sit back and down, as if lowering into a chair. Knees track over your toes. Don't let them cave inward. Keep your chest up and your heels planted. Go as deep as you can while keeping your back neutral. Common mistake: Heels lifting or knees collapsing. Lower the weight, or put small plates under your heels while you build ankle mobility. Romanian Deadlifts (Glutes and Hamstrings) Soft bend in the knees, then push your hips straight back. Keep the bar or dumbbells close to your legs the whole way. Lower until you feel a stretch in the hamstrings, usually mid-shin. Squeeze your glutes to stand up. Don't pull with your lower back. Common mistake: Rounding the spine. Think "proud chest" throughout. Lunges and Split Squats Take a long enough step that both knees reach about 90 degrees. Keep your torso upright and your front heel grounded. Lean slightly forward to hit the glutes more, or stay upright to hit the quads more. Move slowly. Control on the way down matters more than speed. Hip Thrusts Upper back on the bench, feet flat, shins vertical at the top. Tuck your chin and ribs down, so your lower back doesn't arch. Drive through your heels and squeeze hard for a second at the top. Common mistake: Overextending the lower back at the top. The movement should come from the glutes, not the spine. Core Essentials A strong core stabilizes every lift above. Skip endless crunches and train it to resist movement and brace. Plank: Forearms down, glutes tight, ribs pulled in. Hold 20-40 seconds with perfect form instead of 2 minutes of sagging. Dead bug: Lie on your back, lower back pressed into the floor, and extend opposite arm and leg slowly. Stop if your back lifts. Pallof press: Stand sideways to a cable or band and press out without letting your torso rotate. This is great for real-world stability. Hanging or lying leg raises: Curl your pelvis up at the top instead of just swinging your legs. Breathing and Bracing Inhale into your belly before each rep, brace, then exhale as you push through the hardest part. Holding your breath too long makes you dizzy, but no bracing at all leaves your spine unsupported. Progress Smartly Master the movement with light weight first. Add reps, then add weight in small jumps. Film yourself from the side to check your back and knee position. Train legs 1-2 times a week with rest days between sessions.
